Grounding & the 60-Second Nervous System Reset
Three things to do between sessions when panic, cravings or a spiral start. Each takes one to three minutes and needs nothing but you.
160-Second Nervous System Reset
When: heart racing, chest tight, mind spinning
- Long exhales, 3 rounds. In through the nose for 4, out for 8, like fogging a mirror.
- Hum, 2 rounds. In for 3, then hum on a 6-count exhale with lips closed. Feel the buzz in the chest.
- Cold cue, 10 seconds. Cold water on the face, or something cold on the back of the neck.
Why it works: a long exhale and humming both stimulate the vagus nerve; cold on the face triggers the dive reflex, which slows the heart.
25-4-3-2-1 Grounding
When: dissociating, flashbacks, "not here" feeling
- 5 things you can see. Say them out loud or in your head.
- 4 things you can touch. Notice texture and temperature.
- 3 things you can hear, near and far.
- 2 things you can smell.
- 1 thing you can taste, or one slow breath.
Go slowly. The point is to land attention in the present room, not to finish the list.
3Box Breathing, 3 minutes
When: before a hard conversation, exam, flight or appointment
- In for 4 · hold 4 · out for 4 · hold 4. Repeat.
- If 4 feels like a strain, use 3. The even rhythm matters more than the count.
- Use it before the event, not only during it. It lowers the baseline you walk in with.
4Riding out a craving or urge
When: nicotine, gambling, food, self-harm urges
- Urges peak and pass within about 3 to 5 minutes if nothing feeds them.
- Name it: "This is an urge. It will crest and fall."
- Breathe with it (box breathing above) and watch it like a wave, without arguing with it.
- Note the time it started. Check again in 5 minutes.
